How I Eat 30+ Different Plant Foods a Week as a Gut & Mental Health Dietitian

There's still so much we don't know about the gut microbiome. But what we *do* know is that a diverse microbiome is linked to some real benefits: reduced chronic disease risk, better brain and bowel health, improved mental health, and stronger immune function.


One of the easiest ways to support a thriving, diverse gut microbiome? Eating a wide range of plant foods. As a bonus, it also makes it much easier to hit your fibre targets.


The "30+ plant foods a week" number comes from a large study showing that people who ate 30 or more different plant foods weekly had a more diverse microbiome than those eating 10 or fewer. So no, you don't have to hit 30 every single week — for a lot of people, that's just not realistic. Think of it as inspiration rather than a rule, something to nudge your plant diversity up over time.


What that looks like on my plate


Breakfast: avocado & feta on GF grain toast (with sunflower, pumpkin, psyllium and linseed), choc PB & cinnamon on raisin toast, plus peppermint tea, Earl Grey and coffee (yes, these count for a ¼ plant food each!).


Lunch & dinner: chicken and veggie pies with steamed veg, a black-bean kangaroo stir-fry loaded with broccoli, snow peas, mushrooms and edamame, and salmon & tofu sushi rolls.


In the freezer: potato, leek & white bean soup, GF savoury muffins, and zucchini slice — all ready to bulk out the week's diversity without extra effort.


Snacks: GF choc wheetbix slice, homemade trail mix, coffee collagen & chia yogurt, and fresh fruit like kiwi, mandarins and grapes.


6 tips for boosting your dietary plant diversity


1. Make your own trail mix — nuts, seeds, coconut flakes, roasted chickpeas/fava beans/edamame, dried fruit, and dry cereal or popcorn.


2. Experiment with different grains and flours — as a coeliac myself, I've had to branch out. Lupin flour is a current favourite: about 40% protein and 30%+ fibre.


3. Throw seeds into everything — soak chia in yogurt, sprinkle on salads and cereal, mix into porridge and baked goods.


4. Throw legumes into everything — a tin of chickpeas in your curry, lentils in your bolognese, edamame in your poke bowl. Feeling adventurous? Try black bean brownies or chickpea blondies.


5. Go hard on herbs and spices — hugely underrated superfoods, packed with phytonutrients. Each different one counts as ¼ of a plant food towards your weekly tally.


6. Buy in bulk, cook in batches, and freeze extras — groceries are expensive, and this is how I actually afford this much variety. It also grows your ingredient library and menu diversity over several weeks, not just one.


You don't need a perfect, colour-coded meal plan to support your gut. Just keep adding variety where you can, and let it build over time.
